What the 5 minutes look like
You start on your chair with six rounds of seated cat-cow, then a twist each way with one hand on the chair back. Stand up for a side bend each way with your arms overhead, then put your hands on the edge of the desk and walk back into desk dog, a half downward dog that opens the shoulders and the backs of the legs. Chair pose and tree pose (a hand on the desk is fine) wake the legs, and four steady breaths standing tall send you back to work. The circle paces 3 seconds in and 3 seconds out.
Why stand up in the afternoon
Many people feel a dip in alertness in the early afternoon. It comes from the body clock and shows up even without lunch, though a heavy, high-carbohydrate lunch can deepen it (Monk, 2005). Desk yoga won’t cancel it, but it is a good reason to get out of the chair.
The World Health Organization’s 2020 guidelines ask adults to limit the time they spend sitting, and say that replacing it with activity of any intensity, light included, has health benefits. A review of workplace yoga trials found benefits mainly for stress, and no harms reported (Puerto Valencia et al., 2019).
What you need
A steady chair, ideally without wheels, and a desk or table that won’t slide. Work clothes are fine: the deepest moves are a half squat (chair pose) and a hinge with your hands on the desk.
The 3-minute version is two seated moves and three standing ones, quiet enough for a shared office. The 10-minute version adds a flat-back hinge, a soft-kneed forward fold, warrior II and triangle, so it needs about two metres of floor.

Method
Each flow is a sequence of poses from the exercise library, held for a number of breaths or repeated in rounds, on both sides where a pose has sides. The timer paces every breath (2.5 seconds in and out by default; the time-of-day routines set their own, down to 4 in and 6 out at bedtime) and gives a few seconds to move into each pose, and the minutes shown are those seconds added up. The time-of-day routines are ordered so the effort builds and then settles: upright and on all fours first in the morning, standing to lying down in the evening, the floor only at bedtime.

Frequently Asked Questions
Can I really do this at my desk?
Yes. Seated cat-cow and the chair twist are done sitting, the side bend and desk dog standing next to the desk. Nothing needs the floor, so it works in an office, at home or in a hotel room.
How often should I break up sitting?
There is no proven number. The WHO found the evidence wasn’t enough to set a limit on sitting time, only that less sitting and more movement of any kind is better. A reminder every hour or so works for many people, and the 3-minute version fits in one.
Will desk yoga fix my back or neck pain?
It isn’t a treatment. Gentle movement suits most everyday stiffness, but sharp, spreading or worsening pain needs a clinician, not a stretch. Stop any move that hurts, and keep the movements small if your back is sore.
